Jet Lag: What the Circadian Research Actually Shows About Resetting Your Clock
Your circadian clock does not reset the moment you land. It has to be dragged there, roughly one hour of phase shift per day under normal conditions, according to the foundational chronobiology work of Charles Czeisler's lab at Harvard. Fly across eight time zones and you are, physiologically, looking at the better part of a week before your internal clock actually agrees with local time — regardless of how many espressos you drink or how determined you are to "just push through it."
Why Eastward Feels Worse Than Westward
Travelers consistently report that flying east is harder than flying west, and this isn't just travel folklore. The human circadian pacemaker runs on an endogenous period slightly longer than 24 hours — Czeisler's 1999 Science paper measured it at an average of 24.18 hours across young, healthy adults living in strict laboratory isolation from light cues. That built-in tendency to run long makes it naturally easier to delay the clock, which is what westward travel requires, than to advance it, which is what eastward travel requires. Delaying bedtime is something most bodies already lean toward; forcing an earlier one fights the underlying biology.

What Actually Resets the Clock
Two inputs dominate circadian resetting: light and melatonin, and both only work if timed against your own phase-response curve. Light exposure before your core body temperature minimum (roughly two hours before your habitual wake time) delays the clock; light after that point advances it. Get the timing backwards — for instance, seeking bright light in the evening after eastward travel — and you can actually reinforce the jet lag instead of fixing it. This is why blanket advice like "get outside as soon as you land" sometimes backfires depending on flight direction.
A 2002 Cochrane systematic review by Andrew Herxheimer and Keith Petrie remains one of the most cited assessments of jet lag interventions. Pooling multiple randomized trials, it found melatonin taken close to the target bedtime at the destination was "remarkably effective" at reducing jet lag symptoms, particularly for travelers crossing five or more time zones, and noted that doses between 0.5mg and 5mg produced similar effects — meaning more is not necessarily better. The review found weaker or inconsistent evidence for other commonly marketed remedies.
The Cost of Getting It Wrong Repeatedly
Occasional jet lag is uncomfortable but self-resolving. Chronic circadian disruption is a different matter. A frequently cited 2000 study in Nature Neuroscience by Cho and colleagues examined flight crew with years of repeated long-haul, multi-timezone schedules and found smaller right temporal lobe volume along with impaired cognitive performance on spatial memory tasks, correlating with the number of years worked on those routes. That finding doesn't mean an occasional trip will damage your brain — but it does mean that the biology being disrupted is not trivial, and frequent flyers have real reason to manage it deliberately rather than shrug it off.
A Practical Reset Protocol
Anchor your plan to the general rule of thumb from the sleep medicine literature: budget roughly one day of adjustment per time zone crossed. For eastward travel, start advancing your sleep and wake time by 30-60 minutes per day for two to three days before departure, and seek bright light in the morning at your destination once you arrive. For westward travel, delay your schedule before departure and seek light in the evening. Melatonin, taken 0.5-3mg roughly 30 minutes before the target bedtime at your destination, is the single intervention with the strongest trial support according to the Herxheimer and Petrie review — take it a few days after arrival too, not just on travel day, since the full reset can take several nights. A well-fitted blackout sleep mask matters more on the road than at home, since hotel rooms and unfamiliar light leaks are one of the more common reasons people fail to consolidate sleep during the reset window.
Caffeine and alcohol both complicate the adjustment. Caffeine timed late in your destination's afternoon delays sleep onset further; alcohol fragments the second half of the night regardless of what your clock is doing. Neither will speed up the biological reset — they mostly mask or worsen the symptoms while the clock catches up on its own schedule.
